New for week of: 5-28 WODS are below!

Happy Memorial Day!  Thank you to all of our military folks who make it possible for our freedom in the USA!  Hope everyone had a restful long weekend!  Ours was productive but not restful!  Moving into our 9th place of residence...functional movements for 3 days!




Memorial Day MURPH!


Pictures are on the Facebook page!!  The WOD went great!  Or awful...depending on how you look at it.  There are a lot of injured people out there right now that had to modify or not participate.  We will be doing Murph again in about a month on a Saturday morning.  We will let you know ASAP when the fun torture will be!


T-Shirt and Hat Order:


We will have the order up until Friday.  If you don't like the saying, "What doesn't kill you makes you hotter" you can have, "What doesn't kill you makes you stronger" or no saying at all.  You now have 3 choices of hats.


CROSSFIT FOR HOPE!


Please sign up for CROSSFIT FOR HOPE!!!!  Sign up at the gym if you are coming!!  I have contacted the other CrossFits in the area and they are coming down to WOD with us!  Let's get ready for some outside competition and fun!  This is also a great way to introduce your friends and family to CF.  We have scaled and kids events planned!  Even for people to just come down and watch you sweat it out and support a great cause would be fun for them! Please spread the word!!  It's going to be fun!!  We had to change our lunch to SOMEWHERE IN AUGUSTA.  We have the back room reserved from 3-5pm.

  • 100 foot Walking lunge with 45lb plate held overhead

  • 30 Box jump, 24 inch box

  • 20 Wallball shots, 20 pound ball

15 minutes to establish 1 rep max of power clean and hang squat clean.

Thursday and Friday we are posting the same 2 WODs: MURPH and PUSH PRESS.  You will be able to choose which day you want to do which.  We really wanted everyone to have the opportunity to participate in Memorial Day Murph!

*You can partition the pull-ups, push-ups, and squats how you want.
Examples:

10 push-ups

10 pull-ups
20 push-ups
30 squats

*Last time we did this, some people added extra squats into earlier rounds.  This enabled them not to have any squats the last few rounds.  Their legs were not as fried going into the 2nd run.  


****This WOD is a beast!!  If you are fairly new to CrossFit or have not been consistent with your workouts, we defiantly want you to do 1/2 of Murph!!!!  Check your pride at the door!!

Its Summer and Party Time! 



Claire Weiss and Amy are having a BBQ at Amy's house Saturday May 19th, 6pm..until or head downtown to join Irene for a bar crawl.


We have so much to celebrate...Irene Childress and Rachel McNamee graduating and a few goodbyes... Adam Cochran is moving to Louisville and Brian Leach leaves for a deployment. 
Please bring a side and your own choice of beverage. 4 legged friends are welcome too.

I just wanted to thank everyone for their help last week!  I was home in Missouri taking care of a couple that have been my second set of parents.  My "Mom" is dealing with cancer treatments and had colon surgery last week.  My "Dad" just had his aortic valve replaced.  It was a long week.  I am truly thankful for all of the prayers and help last week!

OUTLAW WOD

PART A:

1X20 Back Squat
Notes: This should be a maximal UNBROKEN set. If you completed all 20 reps last time, add approximately 5% this week. If you were close to completing all 20 reps (15-19), use the same weight. If you weren’t close (10-14), take off 5%.
PART B:
4 rounds:

3 Strict Pullups + Max Effort Kipping Pullups – rest 60 sec.
Notes: This should be one unbroken set of 3 strict PU then, without dropping off the bar, a max effort set of Kipping pullups.
PART C:

 4 rounds:

400m Sprint – rest 60 sec.
Notes: These should be all out efforts. Pacing is not acceptable and degredation of pace is acceptable.












Monday 5-14 WOD:


Complete the following every minute for as long as possible:

15 Double-unders

1 clean and jerk  

Begin with 95/65 pounds and add 10 pounds each minute (or scale as needed). The workout is finished when you cannot complete the clean and jerk 
within the minute.  The clean can be full squat or power.
